The core idea behind weight loss is genuinely simple: eat less energy than your body uses, and it will draw on stored fat to make up the difference. Where it gets messy is in translating that principle into an actual daily number — and in the popular shortcuts that oversimplify a process the body treats far less mechanically than a spreadsheet does.
The "3,500 kcal = 1 lb" rule
This is the most common shortcut: since roughly 3,500 kcal is stored in one pound of body fat, a 500 kcal daily deficit should, in theory, produce one pound of loss per week. It's a useful rough guide for setting an initial target, but it treats the body as a fixed, linear system, when metabolism actually adapts as weight changes.
Why the real number moves
- Metabolic adaptation. As body weight drops, BMR drops too — a lighter body simply needs fewer calories to run, so the same deficit shrinks over time unless intake is adjusted.
- Not all loss is fat. Early weight loss, especially in the first week or two, includes a meaningful share of water and glycogen, which is why initial drops often look faster than they really are.
- Activity can quietly change. Feeling more tired on a deficit sometimes leads to less incidental movement throughout the day (fidgeting, walking, general activity), which offsets part of the intended deficit.
Setting a deficit that's actually sustainable
A moderate deficit of 300–500 kcal/day below TDEE is generally easier to sustain and preserves more muscle mass than an aggressive one, especially when paired with adequate protein and some resistance training. Very large deficits often backfire — they're harder to stick to, and a bigger share of the weight lost tends to come from muscle rather than fat.
Treat it as a starting estimate
Because so many of these variables shift as the body changes, the honest approach is to set a deficit based on your numbers, track actual results over 2–3 weeks using a weekly average weight, and adjust intake based on what's really happening — not just what the initial formula predicted.
